What are hormones, anyway? They’re your body’s messengers, delivering instructions to every corner of your system. Imagine a baton being passed in a relay race—when everything is smooth, your body feels harmonious. But when the handoff goes haywire, cue mood swings, stubborn weight, and feeling like your brain’s taken an extended vacation.

For women over 40, key players like estrogen, progesterone, and cortisol can start to act up, especially during perimenopause. And while some changes are normal, many of the uncomfortable symptoms you’re experiencing can be managed—starting with what’s on your plate.

Healthy Fats: Your Hormones’ Best Friends

Why you need them: Healthy fats are the building blocks of hormones. Without them, your body struggles to produce the very messengers that keep you sane, energized, and balanced. Plus, fats like omega-3s can help reduce inflammation (a sneaky culprit behind many hormonal issues).

How to include them:

  • Swap butter for avocado on your morning sprouted grain or gluten free toast.
  • Add a handful of walnuts or chia seeds to your salad.
  • Cook with olive oil instead of processed vegetable oils. When cooking with olive oil, it is best to use low-medium heat to maintain the healthful integrity of the oil.

Quick tip: Don’t fear fat! Your body needs it to thrive. Think of it as fuel for your hormone engine. 

If you’ve heard my personal hormone health story, you may remember that besides cutting out dairy, adding healthful fats to a plant-based diet was the key to finally regulating my hormones in my early 30s.

Why you need it: Protein helps stabilize blood sugar, repair tissues, and keep you energized. When you skimp on protein, you’re more likely to experience sugar cravings, energy crashes, and, yes, that infamous brain fog.

How much is enough? Aim for 20–30 grams of protein per meal. That’s about a palm-sized portion of chicken, fish, or plant-based options like tofu, beans or lentils.

Did you know 1 cup of lentils has 18 grams protein and one quarter of a block of high protein tofu has approximately 18 grams, too!

Easy ways to pump up your protein:

  • Start your day with a veggie-packed omelet or chickpea frittata.
  • Snack on Greek yogurt (conventional or dairy free versions made by Kite Hill or Siggi’s) with a drizzle of honey and berries.
  • Add grilled salmon or chickpeas to your dinner – I’ve recently gotten hooked on Trader Joe’s Greek marinated chickpeas with olive oil, parsley and cumin, they are delish!

Intermittent Fasting: A Hormone-Friendly Tool (When Done Right)

The good news: Intermittent fasting (IF) can improve insulin sensitivity and support weight management, two key goals for women in midlife. It gives your digestive system a break and helps your body shift into repair mode.

The cautionary tale: Fasting isn’t a one-size-fits-all solution. If your stress levels or cortisol are already sky-high, long fasting windows may backfire.

How to get started:

  1. Begin with a 12-hour fast (e.g., 7 PM to 7 AM).
  2. Gradually extend to 14 or 16 hours if it feels good.
  3. Listen to your body! Feeling overly fatigued? Scale back.

Pitfalls to Avoid on Your Nutrition Journey

Let’s be honest—sometimes our “healthy” habits aren’t so healthy. Watch out for these common mistakes:

  • Skipping meals: Your body needs consistent fuel to keep hormones happy.
  • Over-caffeinating: That third cup of coffee may be masking exhaustion, not fixing it.
  • Avoiding all carbs: Your body loves fiber-rich carbs like sweet potatoes and quinoa for steady energy and gut health.

Real Talk: Meet Danielle’s Hormone Story

Danielle, a 42-year-old entrepreneur and stay at home mom of a 5 year old girl, came to me feeling drained. “I’m exhausted all the time, especially the week before my period” she said. “No matter how much I rest, I can’t seem to have enough energy to play with my daughter or focus on my business.”

We started small: she started eating breakfast (eggs and avocado toast) instead of skipping it. She added greens to her lunch plus vegetables of at least 2 other colors (carrots, red bell peppers, purple cabbage, sweet potato, etc).
